How to Lose Love Handles

Love handles are one of the most common stubborn spots. You can't twist them away, but a steady fat-loss plan and smart training will shrink them over time.

To lose love handles, you need to lower your overall body fat with a consistent, moderate calorie deficit, plenty of protein and regular strength training. Side crunches and twists won't burn fat from your sides specifically, because you can't spot-reduce fat. The good news is that love handles do shrink as your total body fat drops, even if they're among the last areas to go. Below is a realistic plan and what to expect along the way.

What love handles actually are

"Love handles" is the casual name for fat stored on the sides of your waist, just above your hips. It's subcutaneous fat, the soft layer under the skin, sitting over your obliques and the top of your hip bones.

Where your body stores fat is largely determined by genetics and hormones. Many people, especially men, store a lot at the waist and sides, while many women store more on the hips and thighs, though there's lots of individual variation. If you have love handles, it doesn't mean you're doing anything wrong; it's just where your body prefers to keep its reserves.

Why side exercises don't remove them

Doing hundreds of side bends, Russian twists or oblique crunches to burn love handles is one of the most persistent fitness myths. Working a muscle doesn't preferentially burn the fat sitting over it. Your body draws on fat stores from all over when you're in an energy deficit, in an order largely set by your genetics.

Oblique training is still worth doing, because it builds the muscle underneath so your waist looks tighter and more defined once the fat comes off. It just isn't the fat-loss tool. Our article on whether you can spot-reduce belly fat goes deeper.

The plan that actually works

1. Set a moderate calorie deficit

Aim to lose around 0.5-1% of your bodyweight per week. For most people that means eating roughly 300-500 calories below maintenance. You can estimate your maintenance with the TDEE calculator and then plan a deficit with the calorie deficit calculator. Faster isn't better here: aggressive diets tend to cost muscle and are hard to sustain.

2. Eat enough protein

Around 1.6-2.2 g of protein per kg of bodyweight per day helps you keep muscle while you lose fat and makes meals more filling. Use the protein calculator for a personal target.

3. Lift weights three or four times a week

Strength training helps you hold onto muscle in a deficit, so more of the weight you lose comes from fat. Compound lifts like squats, deadlifts, rows and presses also train your core as a stabilizer.

4. Train your obliques and core directly

Two or three sets of a few oblique exercises, two or three times a week. See the oblique workout for a full routine.

5. Move more every day

Walking is the easiest way to increase your energy use without wrecking recovery. Gradually working up to a higher daily step count can make a real difference over months.

6. Sleep and manage stress

Short sleep tends to increase hunger and make sticking to a diet harder. It doesn't cause love handles on its own, but it makes losing them more difficult. Our article on sleep and belly fat explains the connection.

A sample week

DayTrainingDaily movement
MondayFull-body lifting + Pallof press 3 x 10/sideWalk 30 min
TuesdayRest or easy cardioWalk 45 min
WednesdayFull-body lifting + side plank 3 x 30-45 sec/sideWalk 30 min

Pair this with a consistent deficit and adequate protein, and adjust after two or three weeks based on your trend.

How long does it take?

Honestly, it depends on where you're starting, your genetics and how consistent you are. Love handles are often one of the final areas to lean out, so it's common to see progress elsewhere first (face, arms, upper abs) while your sides lag behind. That's normal, not a sign the plan isn't working.

A rough guide: someone losing about 0.5 kg (1 lb) per week might notice a visible difference in their sides after two to three months, with continued change over the following months. The how long to get abs calculator can give you a ballpark based on your numbers, but treat any estimate as a guide, not a promise.

Things that make love handles look bigger or smaller

Not every change in your waist is fat. A few short-term factors affect how your sides look day to day:

  • Bloating and water retention. High-salt meals, big carb days, alcohol and digestion can all make your waist look softer temporarily. See our article on sodium and water retention.
  • Posture. Slouching pushes your midsection out. Standing tall changes how your sides look.
  • Clothing. Tight waistbands push soft tissue up and over, exaggerating love handles.
  • Lighting and angle. Overhead light and a slight twist can make a huge difference in photos.

This is why tracking with your waist measurement and consistent photos is more useful than reacting to a single mirror check.

What not to do

  • Don't use waist trainers or sweat belts. They may cause temporary water loss but don't burn fat.
  • Don't crash diet. Very low calorie diets increase muscle loss and rebound risk.
  • Don't rely on "fat-burning" supplements. None of them meaningfully target love handles.
  • Don't do hours of side crunches. A few quality sets are plenty.

If you notice you're becoming very anxious about food or your body, it's worth talking to a doctor or a qualified professional. Progress is meant to be sustainable.

Track it the right way

  • Measure your waist at the navel once a week, same time, same conditions.
  • Take progress photos from the front and side in the same lighting every week or two. Our guide to progress photos for abs has a simple setup.
  • Watch your weekly average bodyweight, not daily fluctuations.

FAQ

Can you get rid of love handles with exercise alone?

Exercise helps by burning calories and building muscle, but without a calorie deficit, love handles usually stick around. Diet and training together work far better than either alone.

Why are love handles the last fat to go?

Your genetics and hormones influence where your body stores and releases fat first. The waist and sides are common long-term storage spots for many people, so they often lean out last.

Do oblique exercises make love handles worse?

No. Oblique training builds muscle under the fat, which can make your waist look more defined once you've lost the fat. It doesn't add fat or meaningfully thicken your waist.

Are love handles a health concern?

Fat stored around your waist is linked with higher health risks than fat stored elsewhere, which is why measures like the waist-to-height ratio are used. If you're concerned, talk to your doctor. The waist-to-height ratio calculator gives a simple screening number.

What's the fastest way to lose love handles?

There's no shortcut. A steady deficit, high protein, lifting, daily walking and good sleep, maintained consistently, is both the fastest and the most reliable approach.
