High-Volume, Low-Calorie Foods That Keep You Full

Eating more food for fewer calories is the easiest way to make a cut feel manageable. Here are the foods and swaps that do it best.

High-volume, low-calorie foods are foods that take up a lot of space on your plate and in your stomach for relatively few calories, usually because they are high in water, fibre or protein. Think leafy greens, most vegetables, berries, melons, potatoes, broth-based soups, egg whites, white fish and nonfat Greek yogurt. Building meals around them lets you eat satisfying portions while staying in a calorie deficit, which makes fat loss much easier to stick with.

Why food volume matters on a diet

Fullness is influenced by several things: how much your stomach stretches, how much protein and fibre you eat, how long a meal takes to eat and how much you chew. Calories alone do not decide it. Two meals with the same calories can leave you feeling very different.

That is where energy density comes in: how many calories a food contains per gram. Low energy density foods let you eat more weight of food for the same calories. You cannot change the calories you need to lose fat, but you can change how big and filling those calories feel.

The best high-volume, low-calorie foods

Air-popped popcorn~385 per 100 g, ~30 per cupLight and airy, big bowl for few calories

Protein foods are on this list for a reason. Protein is generally the most filling macronutrient and helps you keep muscle while you diet. For a target, use the Protein Calculator, and see high-protein foods for abs for more ideas.

Foods that are easy to overeat

On the other end are calorie-dense foods that are easy to eat quickly without feeling full: oils, butter, nuts and nut butters, cheese, chocolate, pastries, chips, granola and creamy sauces. None of these are off limits. They just need to be portioned, because a small amount carries a lot of calories. One tablespoon of oil is around 120 calories, about the same as a large bowl of strawberries.

Easy volume swaps

Instead ofTryRough saving
2 cups pasta1 cup pasta + 2 cups zucchini or broccoli150-200 calories
1 cup riceHalf rice, half cauliflower rice~100 calories
3 whole eggs1 whole egg + 1 cup egg whites~100 calories, more protein
Granola with yogurtOats or berries with nonfat Greek yogurt150-250 calories
ChipsAir-popped popcornVaries, often 100+ calories
Creamy soupBroth-based vegetable soup100-200 calories
Large handful of nutsAn apple plus a small portion of nuts100+ calories
Fried potatoesBoiled or oven-baked potatoes with light oil spray100-200 calories

These swaps keep the meal familiar while trimming calories, which tends to work better than overhauling everything at once.

How to build a high-volume plate

  1. Start with protein, about a palm or two: chicken, fish, tofu, lean meat, eggs, Greek yogurt.
  2. Fill half the plate with vegetables or salad. Frozen vegetables count and are cheap.
  3. Add a measured portion of carbs, preferably filling ones like potatoes, oats, rice, beans or fruit.
  4. Add a small portion of fat for flavour: a teaspoon of oil, some cheese, a few olives.
  5. Season well. Spices, herbs, hot sauce, mustard, vinegar, salsa and lemon add flavour for very few calories.

Sample high-volume day (about 1,800 calories)

MealWhat to eat
BreakfastEgg white and spinach omelette with one whole egg, mushrooms, 2 slices of toast, berries
LunchHuge salad with grilled chicken, chickpeas, cucumber, tomatoes, light dressing; an apple
SnackNonfat Greek yogurt with strawberries
DinnerCod, a large boiled potato, roasted broccoli and zucchini, salsa
EveningAir-popped popcorn or a bowl of watermelon

Do not forget fibre and water

Many high-volume foods are rich in fibre, which also supports fullness and digestion. If you increase fibre a lot quickly, you may get some gas or bloating, so ramp up over a week or two and drink enough water. The Fiber Calculator suggests a daily target, and our guide on fiber for fat loss explains where to find it. If certain vegetables like beans or cruciferous veg leave you uncomfortable, see foods that cause bloating.

Common pitfalls

  • Drowning salads in dressing. A heavy pour can add 200-300 calories. Measure it or use a lighter option.
  • Going too low in fat. Some fat helps flavour and absorption of certain vitamins. Just portion it.
  • Eating volume but not enough protein. A huge bowl of vegetables alone will not keep you full for long.
  • Forcing foods you hate. Choose the high-volume options you actually enjoy.

FAQ

What is the most filling low-calorie food?

Potatoes, lean protein like white fish and egg whites, Greek yogurt, oats and broth-based soups tend to be very filling per calorie. The best choice is the one you enjoy and will eat regularly.

Can I eat unlimited vegetables on a diet?

Non-starchy vegetables are so low in calories that it is hard to overeat them. Watch what you cook them in, though, as oil and sauces add up quickly.

Is volume eating good for building muscle too?

It is mainly useful on a cut. When you are trying to eat more, very high-volume foods can make it hard to hit your calories, so you may want more calorie-dense options then.

Are high-volume foods the same as low-carb foods?

No. Many high-volume foods, like potatoes, oats and fruit, are carbohydrates. Volume eating is about calories per bite, not about cutting a macronutrient.

Will eating more volume make my stomach look bigger?

A big meal can temporarily make your stomach look fuller because of food and water in your gut. That is not fat and passes as you digest.
